How do your mornings look? The alarm blares, you reach for your phone, scroll through notifications, before reaching for your coffee. Then the chaos seeps in, and before you realise it, you are in the office, buried in tasks.Somewhere in that rush, you ignore one of the most powerful signals you need to start your day. Not your morning joe or your supplements, but natural light. You’ve probably heard this a hundred times: getting the morning sun is important. But the reality is more urgent. If your sleep is tangled and your mornings feel like swimming through fog, the problem might be as simple as where you’re standing when you first open your eyes.“Morning light is arguably more important than your coffee,” Mariana Figueiro, director of the Light and Health Research Center at the Icahn School of Medicine at Mount Sinai, told TIME.

Why morning light matters

Before your first sip, step into the sun

The science behind this is pretty straightforward. Exposure to natural light early in the day trains your body to sleep better at night and also makes you alert when it is time to wake up. In a 2021 study published in the Journal of Affective Disorders, researchers looked at 400,000 adults who spent more time outdoors during the day. These individuals had fewer insomnia symptoms, less tiredness, and no trouble getting up in the morning.Now here’s the tricky part. Your body can’t tell time by clocks; it reads time by light intensity. Indoor light, even in reasonably bright rooms, sits in the 100-to-500-lux range. Step outside on an overcast day and you’re immediately in 5,000-to-10,000 lux. That difference isn’t subtle. It’s the difference between your body noticing morning has arrived and your body remaining convinced it is still the middle of the night. The gap between that and actual daylight is so enormous that your circadian clock simply doesn’t register indoor lighting as ‘morning’ in any meaningful way. So stepping out into the sunlight can really help. “You’re looking at orders of magnitude more light when you’re outside,” Jamie Zeitzer, a circadian physiologist and professor of psychiatry and behavioural sciences at Stanford University, adds.

How to get your morning sunlight

Coffee alone isn’t enough—add morning sunlight

We all know that morning light is good for our body, but it doesn’t translate into action when you don’t know the mechanics. Do you need direct sunlight, or does a window work? How much time matters? What if you live somewhere dark in winter?Getting sunlight from a window isn’t really effective, according to Zeitzer, because it only gets you around 1,000 lux, which is a fraction of what’s available outdoors. Light has an immediate effect, Figueiro says. It is “an alerting stimulus to the brain”, which helps you feel more awake.Ideally, getting outside within an hour of waking is important. Fifteen minutes of sunlight exposure is the practical minimum required to trigger a response, though thirty minutes is more reliable, and an hour is ideal. You can simply go on a morning walk for 15–30 minutes, which will also improve your physical and mental wellbeing while you bask in the sunshine. “You get your exercise, you get your light, you’re all set for the day,” Figueiro adds.Consistency matters. Your clock responds to regular timing. It’s not about hitting an exact time on your watch, but rather training your body to expect light at a predictable point in your wake cycle. Think of it as a ritual, like your morning coffee. Take your morning coffee with a side of sunshine. Walk in your yard as you sip coffee, or, if you have time, go for a walk in the neighbourhood. This simple ritual can do what even your expensive sleep gummies cannot. And the best part? It’s absolutely free.
